How to Calculate Your Macros, Step by Step

Calculating macros is a two‑stage process: decide how many calories you want, then decide what percentage of those calories comes from each macro, and convert the percentages to grams. The conversion is where the 4/4/9 factors earn their keep. To find the grams of a macro, multiply your total calories by that macro’s percentage, then divide by its calories‑per‑gram.

Here is a worked example on a 2,000‑calorie day using a balanced 30% protein / 40% carbohydrate / 30% fat split. Protein: 2,000 × 0.30 = 600 calories, divided by 4 = 150 g. Carbohydrate: 2,000 × 0.40 = 800 calories, divided by 4 = 200 g. Fat: 2,000 × 0.30 = 600 calories, divided by 9 = about 67 g. Notice that fat and protein were assigned the same 30% of calories, yet the fat total in grams is less than half the protein total — because fat packs 9 calories into each gram while protein packs only 4. That asymmetry is the single most misunderstood thing about macros, and it is why eyeballing portions by weight is so unreliable.

You do not have to invent your macro percentages from scratch. For adults, the AMDR is 45–65% of calories from carbohydrate, 20–35% from fat, and 10–35% from protein.

These ranges are wide on purpose, because there is no single correct split for every person. A split that keeps all three macros inside the AMDR is a safe default for general health; a split that pushes a macro outside its range is not automatically wrong, but it should be a deliberate, informed choice rather than an accident. A very low‑carbohydrate plan, for instance, drops carbohydrate below the 45% floor by design, and that is a legitimate strategy for some people — but it is worth doing with your eyes open. The first mistake is chasing a percentage split without checking the grams it produces. A “high‑protein” 30% split on a low calorie target can still deliver too little protein for a lifter, because 30% of a small number is a small number. Always translate percentages back into grams and sanity‑check the protein figure against your body weight.

The second is treating fat’s energy density as a reason to fear it; fat is essential, and the fix for over‑eating it is portioning, not elimination. The third is ignoring fiber entirely because it does not fit neatly into a protein/carb/fat pie chart, even though it drives digestion and satiety.
